Training for Your First 4000m Peak

Your first 4000er is not a bigger hike. It is a glacier, a long day, and a descent that finds every gap in your training. Here is what it demands, how long it takes, and which peaks make a sensible first.

The short answer

Give yourself 6 to 9 months from a modest hiking base. A first non-technical 4000m (13,100 ft) glacier peak needs four things trained together: an aerobic base built mostly at Zone 2, progressive weighted vertical, real eccentric descent strength, and a basic altitude strategy. Accessible first 4000ers include the Breithorn, Gran Paradiso, the Allalinhorn and the Weissmies. Confirm any objective with a certified mountain guide.

Why a 4000er is not just a bigger hike

A hard hillwalking day and a 4000m summit day can burn similar calories, but the mountain asks for different things. Three of them catch people out. First, the glacier: crampons, a rope team, and terrain that punishes tired footwork. Second, the altitude: above roughly 3,000m (9,800 ft) your engine loses power and your judgement dulls, and the effect grows toward 4,000m (13,100 ft). Third, the descent: a first 4000er summit day often runs 8 to 12 hours round trip, and most of the damage happens on the way down, when tired quads meet thousands of metres of eccentric load. The honest timeline

A non-technical 4000er sits in the alpine tier, which for most amateurs means a 6 to 9 month build. If you already hike long days comfortably, the lower end is realistic. Build the aerobic base first

The single biggest determinant of how a long mountain day feels is your aerobic engine, and it is built mostly slow. Aim for a polarised distribution: the large majority of your volume easy, in Zone 2, with a smaller share genuinely hard (Seiler & Kjerland, 2006). For a first 4000er, that looks like a couple of long easy sessions a week that grow toward the summit-day duration, plus one harder session. Add vertical, then protect the descent

Once the base is holding, layer in vertical: progressive uphill work with a light pack that mirrors summit-day gain, on real hills, a treadmill incline, or a stair machine. Build toward being able to climb 1,000 to 1,300m (3,300 to 4,300 ft) in a day and still function. Then train the part almost everyone neglects: eccentric descent strength. The altitude reality check

A first non-technical 4000er is reached and left in a single day, so you are not living at altitude for a week, which makes it forgiving relative to bigger objectives. It is not nothing, though. Above about 3,000m (9,800 ft) performance and decision-making start to slip, and the effect grows as you climb (Bärtsch & Saltin, 2008). What matters most on a first 4000er is ascending gradually, spending a night or two at hut altitude before summit day, and knowing the early signs of altitude illness so you turn around in time.
